An inflammatory foods chart puts two columns side by side. On the flagged side: added sugar, refined grains, processed meat, deep-fried food, sugar-sweetened drinks and most ultra-processed packaged food. On the other: vegetables, whole fruit, intact whole grains, oily fish, legumes, nuts and seeds, extra virgin olive oil, and herbs and spices. The chart below runs both columns across all twelve food categories at once, and adds the column most versions leave out — how contested each pairing actually is, because the evidence behind processed meat and the evidence behind nightshades are nowhere near the same strength.
How to read this chart
The two middle columns are not verdicts. "Commonly flagged" means a food appears on the inflammatory side of published lists — not that it has been shown to raise inflammatory markers in a person eating a normal amount.
The fourth column names what each flag rests on. Across the whole landscape there are only five recurring reasons: a nutrient (added sugar, sodium, industrial trans fat), an additive, the degree of processing, the cooking method, or displacement, where a food is flagged largely because it takes the place of something else.
The fifth column grades the evidence:
- Well supported — consistent human research, usually large observational cohorts plus, where they exist, trials measuring markers such as C-reactive protein or interleukin-6.
- Mixed — real human evidence points both ways, or the answer depends heavily on preparation, amount and who is eating.
- Mostly extrapolated — the claim rests mainly on cell or animal work, or on a mechanism argument, with thin or absent human evidence.
Inflammation here means low-grade, chronic, systemic inflammation approximated by blood markers, not the redness around a cut. The same food appears on both sides more often than not
Read down the chart and something ingredient-based lists hide becomes visible: for at least half the rows, the decisive variable is preparation, not raw material. A potato is a vegetable in the right column and a french fry in the left. Salmon is baked on one side and battered on the other. Oats are rolled oats on the right and a sweetened instant packet on the left. Plain yogurt is a recommended food; the same yogurt with fruit syrup can carry more added sugar per cup than a dessert.
This is why "avoid inflammatory foods" is weak advice. It points at the shelf when the useful question is what happened between the shelf and the plate.
A US Nutrition Facts panel shows part of that — the "Added Sugars" line, a US labelling requirement rather than a global one, and sodium in milligrams. What no panel shows is the oil absorbed during frying, the dressing poured at the table, or the sugar dissolved into a mixed dish, which is exactly where any estimate is weakest. Where the chart is solid, and where it is mostly argument
Four entries in the flagged column rest on consistent human evidence rather than argument: sugar-sweetened beverages, processed meat, heavy alcohol intake, and the overall ultra-processed pattern. The recommended column has a similar anchor in Mediterranean-style, plant-forward patterns, which are associated with lower average inflammatory markers with reasonable consistency. Note the phrasing: the pattern is what was studied, and the individual foods on the right were borrowed from it afterwards.
Other popular entries are weaker than their confidence suggests, and a chart that does not say so is not being straight with you.
Nightshades — tomatoes, peppers, eggplant, potatoes — have essentially no human evidence behind the flag; the claim travels on a plant compound and on self-report. Lectins in legumes are degraded by ordinary soaking and boiling, and the human literature on legumes runs the other way. Dairy is flagged constantly, yet larger reviews have generally not found it raises inflammatory markers in people without an intolerance. The seed-oil claim has a real mechanism behind it, but controlled feeding studies have generally not found that higher linoleic acid intake raises those markers. And culinary spice amounts are not what spice trials test; those use concentrated extracts.

This chart is a population generalization, not a personal diagnostic
Stated plainly, because most versions of this page do not: everything above is a population-level generalization. It cannot tell you whether a specific food is doing anything measurable in your body, and it is not a diagnostic instrument.
- The underlying research reports group averages. In every study some participants moved one way and some the other.
- Inflammatory markers respond to sleep, infection, recent exercise, body composition, stress and medication. Isolating one food is hard even in a controlled setting.
- Individual tolerance varies enormously. Legumes and cruciferous vegetables sit high on the recommended side and are also among the most common causes of bloating.
- The chart says nothing about amount, frequency, or what a food replaced. Swapping soda for juice and swapping soda for water are not the same change.
Treat it as a set of reasonable defaults and a source of candidates to observe, not as instructions about your body. The only route from a general chart to your own body is observation over time, recorded consistently enough that a repeated association separates itself from noise.

When this stops being a chart question
Charts and food logs are reasonable tools for ordinary, non-alarming symptoms. Some signs belong with a doctor rather than a diary: unintended weight loss, blood in the stool, persistent fever, joint swelling with redness and heat, severe or waking pain, or symptoms that worsen steadily instead of fluctuating.
